Zone 2 training, and why it works

What zone 2 actually is, the physiology behind it, how to find yours when the standard formulas disagree, and why it feels too easy to be working.

Zone 2 went from coaching jargon to the most talked-about idea in endurance training in about three years. The claim behind the hype is real: easy aerobic work is the foundation of endurance fitness, and most people do far too little of it.

The complication is that "zone 2" is used to mean several different things, and the simple formula most watches use to define it turns out to be the least reliable method available. This guide covers what it is, why it works, and how to find yours honestly.

Why zone 2 has a ceiling

Lactate stays low and flat across a wide range of easy effort, then turns upward at your first threshold. Zone 2 is the band just below that turn: the hardest you can go while production and clearance still balance.

Schematic, not measured data: the shape is consistent between people but the intensity each threshold falls at is highly individual, which is the whole argument for testing rather than trusting a formula.

What zone 2 actually is

Physiologically, zone 2 is the intensity band sitting just below your first lactate threshold, sometimes called LT1 or the first ventilatory threshold. It is the hardest you can go while lactate production and clearance stay in balance, which is why it can be sustained for hours.

In practice it gets defined three ways, and they do not always agree:

  • As a percentage of max heart rate, usually 60 to 70 percent. Simple, and what most watches show.
  • As a percentage of threshold heart rate, around 85 to 90 percent of LTHR.
  • As a measured physiological boundary, from a lactate or gas-exchange test.

The first is the most convenient and the least accurate, which is the whole problem.

Why it works

Easy aerobic work drives adaptations that hard work does not, and that accumulate over months rather than weeks.

Mitochondrial density. More mitochondria means more capacity to produce energy aerobically, which raises what you can sustain before anaerobic pathways take over.

Capillary growth. More capillaries per muscle fibre means better oxygen delivery and better clearance of metabolic byproducts.

Fat oxidation. Training at this intensity improves your ability to fuel with fat, sparing limited glycogen. For anything longer than about 90 minutes, that is directly a performance matter, not a health abstraction.

Recovery cost. This is the underrated part. Zone 2 volume produces real adaptation at a fraction of the recovery cost of intensity, which is exactly what lets you accumulate enough training to get meaningfully fitter without breaking.

Finding yours when the formulas disagree

Here is where the honest answer is more complicated than most articles admit.

A 2025 study in Translational Sports Medicine compared the different ways of setting zone 2 boundaries in the same athletes and found substantial individual variation, with coefficients of variation ranging from roughly 6 to 29 percent depending on the marker used. Ventilatory threshold and the point of maximal fat oxidation lined up reasonably well with each other. Fixed percentages of max heart rate did not track them reliably.

The practical reading: the 60 to 70 percent of max heart rate that your watch calls zone 2 is a population average that may be some way off for you personally. It is a starting point, not a measurement.

What to do about it

Anchor to threshold rather than max if you can. A 30-minute time trial gives you a usable LTHR from the average heart rate over the final 20 minutes, and threshold-anchored zones track your actual physiology far better than a formula built on your age. Then sanity-check it against effort.

The talk test still works

For all the sophistication available, the oldest check remains one of the better ones. In genuine zone 2 you can speak in complete sentences, though you would rather not deliver a speech. If you are reduced to short phrases, you have drifted into zone 3. If you could sing, you are probably in zone 1, which is fine but is not the same stimulus.

Effort is not a replacement for measurement, but when your heart rate monitor and your body disagree on a hot day or after bad sleep, your body is usually the one telling the truth.

How much do you need

More than you are doing, most likely. The consistent pattern across endurance sports is roughly 80 percent of training time at low intensity and 20 percent at threshold and above.

Two clarifications that get lost in the hype. First, this is about the proportion of your training, not about doing zone 2 exclusively: the polarized model still includes genuinely hard work, and athletes who cut all intensity to chase zone 2 purity end up flat. Second, duration matters more than frequency here. The adaptations are driven by accumulated time, so a long easy run does more than three short ones totalling the same minutes.

Why it feels too easy to be working

This is the real barrier. Zone 2 pace is usually well slower than the pace runners think of as their normal running, and holding it requires accepting that a session which feels unremarkable is doing the most important work in your week.

Two things help. First, remember that easy days being genuinely easy is what makes hard days genuinely hard: you cannot hit threshold paces properly if you arrive at the session already fatigued from running your easy days at moderate effort. Second, judge it over months. Zone 2 adaptations show up as the same heart rate producing a faster pace, which is invisible session to session and obvious over a training block.

Common mistakes

  • Running it slightly too hard. By far the most common. A few beats above the ceiling turns an easy session into a moderate one that costs recovery without the benefit.
  • Trusting the watch's default zones. See above. They are a population average applied to an individual.
  • Doing only zone 2. The easy end is the foundation, not the whole building.
  • Ignoring drift. Heart rate climbs over a long session at constant pace, especially in heat. Slowing to hold the number is usually correct.
  • Judging a single session. The signal is a trend over weeks, not today's average.

The part a zone number cannot tell you

Zone 2 tells you how hard to go on an easy day. It does not tell you how much easy volume your current fitness can absorb, when to add more, or whether today's fatigue means you should run easier still.
