The Norwegian 4x4 is one of the most studied single sessions in exercise science: four four-minute efforts at 90 to 95 percent of maximum heart rate, each followed by three minutes of easy active recovery.
It comes from the Norwegian University of Science and Technology, developed by Jan Helgerud and Jan Hoff and studied extensively by Ulrik Wisløff's cardiac exercise research group.
Not the Norwegian method
Despite the shared nationality, this has nothing to do with the Norwegian method of lactate-guided double threshold training. That system is about controlled sub-threshold work; the 4x4 is a hard VO2 max protocol. The two are constantly confused online. If someone tells you the Ingebrigtsens built their careers on 4x4s, they have merged two different things.
The 4x4 session, minute by minute

Heart rate lags effort, so the first interval often reads low even when the effort is right. Judge the session by whether all four efforts are equally hard, not by hitting a number in the first one.
Why four minutes
The interval length is the interesting part. Four minutes is long enough that your cardiovascular system spends meaningful time near its maximum, which is where the adaptation comes from. Shorter sprint intervals produce a different stimulus, better suited to anaerobic qualities than to raising aerobic ceiling.
Three minutes of recovery is likewise chosen rather than arbitrary: enough to run the next interval properly, short enough that you do not fully reset between efforts.
What the research shows
NTNU trials have reported substantial VO2 max improvements across a wide range of populations, from sedentary adults through cardiac rehabilitation patients to trained athletes, generally over eight to ten weeks at two to three sessions a week.
Two honest caveats on the headline numbers. The largest percentage improvements come from the least-trained populations, where there is the most room to move: a trained runner should expect considerably less than the figures quoted in studies of previously sedentary participants. And the protocol is usually compared against moderate continuous exercise of equal duration, which is a specific comparison, not a claim that it beats every alternative.
None of that undermines it. It is a genuinely effective and unusually well-evidenced session. It is just not magic.
How to run it properly
Warm up thoroughly. Ten minutes minimum. The first interval is wasted if you start cold.
Pace the first one conservatively. The single most common error is starting too fast. All four efforts should be roughly equally hard, and the fourth should be the hardest thing you do, not the one you survive. If interval four is markedly slower than interval one, you mispaced it.
Do not chase the heart rate number early. Heart rate lags effort by a minute or more, so the first interval often reads low even when the effort is right. Judge by effort and let the number catch up. Set your zones properly first with the heart rate zone calculator.
Keep the recovery active. Easy jogging, not standing still.
Do not extend it. Five or six intervals is not a better version. The protocol's evidence base is for this dose.
How often
Two to three times a week in most study protocols, but those are usually run by people whose only structured training is the protocol. For a runner with a full training week, once a week is usually plenty, twice in a specific sharpening block at most.
This is hard work with a real recovery cost. Slotting it in alongside threshold sessions and a long run without reducing something else is how a good session turns into a stale month.
Where it fits in a running plan
The 4x4 is a VO2 max session, so it fits where any VO2 max work fits: most valuable for shorter races, and best used in the sharpening phase rather than early base.
For a 5K or 10K build, it is a legitimate week-in-week-out session. For a marathon, it is a supporting session at most, since threshold work matters far more there. See periodization explained for why the same session belongs in some phases and not others.
The judgement it still needs
The protocol is fixed, which is its strength as a research tool and its limitation as training. It does not know what else you did this week or how you slept.
